Breathing techniques: steering the nervous system in five minutes

The breath is the only function of the autonomic nervous system you can control consciously. Which four techniques measurably lower pulse, blood pressure and stress, how they work and when which one fits.

Why the breath steers the nervous system

Heartbeat, digestion, blood pressure run automatically, steered by the autonomic nervous system with its two branches: the sympathetic for alarm and the parasympathetic for recovery. The breath also runs automatically but is the only one of these processes you can take over consciously. Via the vagus nerve, which connects lungs, heart and belly with the brainstem, a slow, deep breath tells the brain: no danger. Pulse falls, vessels widen, thinking gets clearer. That is not esoteric but physiology you can watch on a pulse monitor.

Coherence breathing: the daily training

Five seconds in, five seconds out, six breaths per minute, five to ten minutes. At this frequency breath, heart rhythm and blood pressure swing in step, heart rate variability reaches its maximum. Studies show lower blood pressure, less anxiety and better sleep after eight weeks of daily practice. It is the technique for daily life, morning or evening, with a timer or app.

The physiological sigh: for acute stress

Inhale twice through the nose, first deep, then a short extra pull on top, then exhale long through the mouth. One to three times. The body does this pattern on its own before falling asleep and after crying; it reopens collapsed alveoli and in studies is the fastest method to lower stress within a minute. Before a conversation, in traffic, after bad news.

4-7-8: to fall asleep

Four seconds in through the nose, hold seven seconds, eight seconds out through the mouth. Four rounds. The long exhale and the hold lower the pulse, the concentration on counting displaces rumination. In bed, in the dark, without the expectation of sleeping immediately.

Box breathing: for focus

Four seconds in, hold four, four out, hold four. Four to eight rounds before concentrated work, before a presentation, before sport. It calms without making you tired, which is why first responders and athletes use it.

Nasal breathing in daily life

Breathing through the nose, also when walking and during easy sport, filters and warms the air, raises nitric oxide uptake, which widens vessels, and automatically slows the pace. Whoever can breathe through the nose while running is in zone 2. Mouth breathing in sleep, recognizable by a dry mouth in the morning, worsens sleep quality; a pillow that holds the side position and nasal strips help.

How long until I notice an effect?

The pulse immediately, if you measure it. The effect on sleep and blood pressure after two to four weeks of daily practice.

Is Wim Hof breathing the same?

No. It works with hyperventilation and breath-holding, activates the sympathetic nervous system and is training for stress resilience, not for relaxation. Never in water and not with heart problems.

Can I drop my blood pressure medication with breathing exercises?

No. Breathing exercises lower pressure by a few points and complement treatment. Changes to medication only with the doctor.
