Why diets fail
A diet is a state of emergency with an end date. The body reacts to a large deficit by lowering basal metabolic rate, breaking down muscle and turning up hunger hormones: leptin falls, ghrelin rises, and that stays for months after the diet. Whoever then eats normally gains faster than before, with less muscle and more fat. That is not a character flaw but biology. The solution is a deficit the body does not recognize as an emergency, and habits without an end date.
The right deficit
300 to 500 calories below daily needs, which gives half a kilo to a kilo of fat a week. More speeds things up short-term but costs muscle and motivation. At 75 kilos and a moderate lifestyle, needs sit around 2,400 calories, so the target at 1,900 to 2,100. Calorie counting helps in the first two weeks to get a feel for portions; after that rules suffice.
Five rules instead of a diet
First, protein at every meal, 30 grams, because protein satiates more than anything else and protects muscle. Second, vegetables for volume: half the plate, raw or cooked, which fills the stomach with few calories. Third, no drinking calories: soft drinks, juices, lattes with syrup, alcohol. That alone is 300 to 500 calories a day for many. Fourth, cut processed food: chips, pastries, ready meals, anything you eat faster than the body can signal fullness. Fifth, three meals, no snacks; whoever is hungry between meals ate too little protein and vegetables.
Protecting muscle
Every weight loss without strength training loses up to a third as muscle. Less muscle means lower basal metabolic rate, and exactly that is the yo-yo effect. Two strength sessions a week and 1.6 grams of protein per kilo keep the muscle so that almost only fat disappears. The scale then shows less loss, the mirror and the waist more.
Sleep, stress and hunger
Whoever sleeps six hours eats on average 300 calories more the next day, mostly carbohydrates and fat, because ghrelin rises and leptin falls. Chronic stress keeps cortisol high, which promotes belly fat and cravings for sweets. Seven hours of sleep and a daily walk are therefore weight loss measures, not side issues.
Keeping the weight
At the goal the deficit is slowly brought to zero, over four to six weeks with 100 calories more each. The five rules stay, the strength training stays, the scale is used once a week for control. People who keep their weight permanently have four things in common in studies: they eat a protein-rich breakfast, move daily, weigh themselves regularly and eat at weekends much like on weekdays.

Low carb or low fat?
Does not matter, say comparison studies: both work equally well when calories and protein are right. Choose what you can eat permanently. Low carb helps some with satiety, Mediterranean is best supported for health.
How fast may I lose weight?
Half a kilo to a kilo a week, a little more with very high starting weight. Faster costs muscle, hair, mood, and gallstones become a risk.
What about weight loss injections?
GLP-1 drugs are effective and a real option for people with obesity or diabetes, under medical supervision. Protecting muscle and building habits remains necessary, otherwise the weight returns after stopping.
