Sleep trackers: what they measure, what they do not and whether you need one

Rings, watches and mats promise sleep stages to the minute. What trackers can really measure, where they miss by 30 percent, when they help and when they make sleep worse.

What a tracker measures

A ring or watch measures movement with an accelerometer, pulse and heart rate variability with light, some models skin temperature and blood oxygen. From these signals an algorithm estimates whether you are awake, in light, deep or REM sleep. The gold standard, polysomnography in a sleep lab, measures brain waves. Compared with it, good trackers recognize sleep and wakefulness about 90 percent correctly, but the individual stages only 60 to 80 percent.

What is reliable

Sleep duration, when you actually sleep and do not just lie still. The regularity of bedtimes. Resting heart rate and heart rate variability as a trend over weeks: they show recovery, infections, alcohol and overtraining often a day early. The effect of experiments: whoever tracks two weeks without alcohol sees the difference in resting heart rate and nightly restlessness clearly. And breathing pauses in models with oxygen measurement as a hint of sleep apnea.

What is not reliable

The deep sleep minutes of a single night, the sleep score, the readiness for the day. These numbers swing by 30 percent without sleep changing. Whoever feels good in the morning while the tracker says 62 points has slept well. And vice versa. The body is the better sensor.

Orthosomnia

Sleep physicians have described a new problem since 2017: people who sleep worse because of bad tracker scores. They lie awake worrying about the score, extend time in bed to collect more sleep, and thereby worsen sleep efficiency. Whoever notices that they open the app first thing in the morning and the score sets the mood should put the device away for two weeks.

Do you need one?

Good sleepers do not. A tracker makes sense for people who want to regulate their rhythm, see the effect of alcohol, caffeine and training or suspect sleep apnea. The rule: look at trends over weeks, not nights, and ignore the score. Whoever wants to know how they sleep without a device keeps a paper sleep diary for two weeks: bedtime, time to fall asleep, awakenings, wake-up, morning feeling. That is the method sleep labs use.

Frequently asked questions

Which tracker is the most accurate?

Rings and watches of recent generations are close on sleep duration and similarly imprecise on stages. More important than the model is how you read the data.

Can a tracker detect sleep apnea?

Models with oxygen measurement give hints of breathing pauses but no diagnosis. With suspicion, meaning snoring, pauses, daytime sleepiness, the sleep lab is the way.

Does the device disturb sleep?

A ring hardly, a watch with a bright display can. Night mode and notifications off, otherwise leave it out.
